Hoy paso por acá para compartirles mi actual entrenamiento de tren inferior. **Esta es una rutina centrada en 2 puntos específicos:** **1)** Fortalecer mi rodilla mala para que pueda soportar más peso en la sentadilla que es el principal ejercicio de piernas que a largo plazo me interesa más fortalecer. Por tal motivo, mi entrenamiento referente a este ejercicio (que es donde más ha sufrido mi rodilla) y a patrones de movimiento de extensión de rodilla está centrado en no lesionarme, de forma que voy fortaleciendo muy de a poco siendo así que en la sentadilla voy bastante lejos de mi capacidad **2)** Mejorar el peso levantado en el Peso Muerto. Este sería el patrón de movimiento de tren inferior en el cual me estoy centrando en términos de levantar más peso. Este lo realizo en variante de Semi Sumo, pues es la posición donde más cómodo me siento y aprovecho más mis palancas, aunque igual luego me gustaría hacer una progresión en convencional. De tal forma, este es un entrenamiento de fuerza y se trata de mi entrenamiento más pesado de peso muerto de la progresión, así como el último más pesado de este movimiento antes de realizar la toma de marcas. En esta publicación solo verán las series efectivas, pero antes de comenzar siempre realizo mi calentamiento y series de aproximación correspondiente. Así que sin más que agregar, pasemos a la rutina. >Greetings to everyone at Hive, and especially to those who are part of the Full Deportes community. Today I'm here to share my current lower body workout routine with you. > >**This routine focuses on two specific points:** > >**1)** Strengthening my bad knee so that it can support more weight during squats which is the main leg exercise that I am most interested in strengthening in the long term. For this reason, my training for this exercise (which is where my knee has suffered the most) and knee extension movement patterns is focused on not injuring myself, so I am strengthening very slowly, meaning that in the squat I am quite far from my capacity. > >**2)** Improve the weight lifted in the deadlift. This would be the lower body movement pattern I am focusing on in terms of lifting more weight. I do this in a semi-sumo variation, as it is the position where I feel most comfortable and make the most of my leverage, although I would still like to progress to the conventional deadlift. > >This is a strength training session and is my heaviest deadlift training session in the progression, as well as the last heaviest session for this movement before the weigh-in. So, without further ado, let's move on to the routine. --- # <center> Rutina // Routine </center> ### Sentadilla 4x6 // Squat 4x6 <center></center> El primer ejercicio de esta rutina será la clásica Sentadilla. Para este día me tocaron 4 series de 6 repeticiones con 100 kg. Si bien, puedo con más peso, como bien mencionaba anteriormente, a este movimiento le doy suave, pero buscando igual esa mejoría sin sentir molestias en la rodilla, así que toca acostumbrarse de a poco. En la sentadilla la rodilla me ha mejorado mucho durante el transcurso de todo este año. Gracias al cambio de enfoque que realice, pase de tener que usar un vendaje bien apretado con apenas 75 Kg, a poder hacer con un poco más de 100 kg usando rodilleras superblandas que no dan tanto soporte. Toca seguir avanzando a paso cauteloso pues, soy consciente que aún no me recupero al 100%. >The first exercise in this routine will be the classic squat. For today, I have four sets of six repetitions with 100 kg. Thanks to the change in approach I made, I went from having to use a tight bandage with barely 75 kg to being able to do a little over 100 kg using super-soft knee pads that don't provide as much support. > >I have to keep moving forward cautiously, as I am aware that I am not yet 100% recovered. --- ### Peso Muerto 1x2 + 2x3 // Deadlift 1x2 + 2x3 <center>  </center> Terminadas las sentadillas, paso al peso muerto. Aunque sea un movimiento de tren inferior, igualmente nuestra espalda se ve muy involucrada (en especial la zona lumbar), aparte que me toca levantar pesado, por lo tanto, realizo igualmente series de aproximación para el peso muerto. Para este día tuve programada la primera serie pesada a 2 repeticiones con 153 kg a una intensidad de un 9/10, luego de esta serie toco un descenso aproximado del 12% del peso para realizar 3 series de 3 repeticiones con 135 Kg. >Once I've finished the squats, I move on to deadlifts. Although this is a lower body movement, our back is also very involved (especially the lower back), and I have to lift heavy weights, so I also do approach sets for deadlifts. > >For this day, I had scheduled the first heavy set at 2 reps with 153 kg at an intensity of 9/10. After this set, I reduced the weight by approximately 12% to do 3 sets of 3 reps with 135 kg. --- ### Sentadilla Búlgara con Barra 3x6 // Barbell Bulgarian Split Squat 3x6 <center></center> Luego del Peso Muerto ya entro con los ejercicios accesorios, el primero de ellos la sentadilla búlgara. Usualmente y de forma más cómoda, se realiza con mancuernas, sin embargo, por temas de peso me encuentro realizando este ejercicio con barra. De este ejercicio tuve 3 series de 6 repeticiones por lado con 75 Kg. >After the deadlift, I move on to the accessory exercises, the first of which is the Bulgarian squat. Usually, and more comfortably, this is done with dumbbells, but due to weight issues, I find myself doing this exercise with a barbell. For this exercise, I did 3 sets of 6 repetitions per side with 75 kg. --- ### Curl de Isquios 3x12-15 // Leg Curl 3x12-15 <center></center> Como cuarto ejercicio y segundo accesorio para complementar con trabajo de isquios, realice un curl de isquios. Para este ejercicio toco unas 3 series de 12 a 15 repeticiones con 50 Kg. >As the fourth exercise and second accessory to complement hamstring work, perform a hamstring curl. For this exercise, I do about 3 sets of 12 to 15 repetitions with 50 kg. --- ### Extensiones a una Pierna // Single Leg Extensions <center></center> Como quinto ejercicio y último accesorio y ejercicio de la rutina en general, complemento el trabajo de cuádriceps con unas extensiones a una pierna. De este ejercicio hice 3 series con un peso con el que pudiera hacer entre 12 y 15 repeticiones. >As the fifth exercise and last accessory and exercise in the routine in general, I complement the quadriceps work with single leg extensions. Honestamente costo mucho hallar algo que me funcionara para la mejora de la rodilla, y más que al inicio me costaba dejar a un lado el ego pues me sentía con mucha fuerza 😅.
